4-7-8 & Box Breathing Guide
Pick a technique and length, then breathe in as the circle grows and out as it shrinks.
The three techniques
| Technique | Rhythm (round) | Breaths/min | Rounds 1/3/5 min |
|---|---|---|---|
| Box breathing | 4 · 4 · 4 · 4 (16 s) | ≈ 3.8 | 4 / 11 / 19 |
| 4-7-8 breathing | 4 · 7 · 8 (19 s) | ≈ 3.2 | 3 / 9 / 16 |
| Resonance breathing | 5.5 · 5.5 (11 s) | ≈ 5.5 | 5 / 16 / 27 |
Each session runs whole rounds, the number closest to the length you pick, and starts with a 3-second countdown.
4-7-8 breathing
Cleveland Clinic describes it this way: rest the tip of your tongue behind your upper front teeth, breathe out fully through your mouth, breathe in through your nose for 4, hold for 7 and breathe out through your mouth for 8. Do four rounds; its expert suggests a few rounds twice a day. Beginners may feel a little lightheaded.
Box breathing
Breathe in for 4, hold for 4, breathe out for 4 and hold for 4, gently and without straining (Cleveland Clinic).
Resonance breathing
Slow breathing at about 5.5 to 6 breaths a minute is where heart rate swings with the breath the most on average (Lehrer & Gevirtz 2014). The NHS suggests a similar 5-count in, 5-count out for at least 5 minutes a day.
What research shows
In a 2023 remote trial with 108 healthy adults doing 5 minutes a day for a month, breathing exercises and mindfulness both improved mood and lowered anxiety. Exhale-focused “cyclic sighing” improved mood more than mindfulness; box breathing did not differ significantly from it. The study was small and exploratory.
Safety
Stop and breathe normally if you feel dizzy or short of breath. Shorten the holds or choose resonance breathing if holding is hard. If you are pregnant or have a heart or lung condition, ask your doctor before practicing breath holds. This tool is not a treatment.
